Overall Performance:

Carson and Ivan, you both crushed it at the 2025 Perth Hyrox competition, finishing with a solid overall time of 01:09:57, ranking 46th out of 156 athletes! That’s in the top 29%—not too shabby, right? You guys are definitely proving that hard work pays off. In your age group (25-29), placing 17th out of 47 athletes is commendable. You’re not just competing; you’re making waves! 🌊

Now, let’s take a closer look at your performance. With a total running time of 36:19, you finished 1:38 faster than the average, which indicates you’ve got a runner's profile! But don’t get too comfortable; it’s important to balance this with strength training. A strong runner can become an even stronger competitor by building that muscle endurance in your weaker segments. You both have a good base, but there are areas where we can really carve out some gains.

In terms of pacing, it seems you started off a bit slower than average in the first running segment. This can mean you were being cautious, but remember, a controlled start is crucial—just don’t let it turn into a leisurely stroll! We want to find that sweet spot, where caution meets aggression. Your best running lap was impressive at 04:23, so it’s clear you have the speed when you need it. Now, let’s fine-tune those gears.

Segments & Race Analysis:

During the race, there were some standout performances, but also some segments that could use a bit of love. Here’s the breakdown:

Running Segments: Your running splits varied quite a bit, with the first run being 04:43, which was slower than average. You might have been playing it safe, but it’s essential to gauge your effort right from the start. Running 2 and Running 4 showed improvement, but still left room for optimization.
Ski Erg: At 03:43, you were just a smidge under the average. It’s a solid effort, but let’s work on keeping that heart rate high to push through.
Sled Push and Pull: Both segments are crucial for building that lower body strength and endurance. You performed decently here, but we can shave some time off these lifts with focused strength training.
Sandbag Lunges: This is where you really have an opportunity to improve. At 04:02, you were 34 seconds slower than the average. This is a key area to focus on, as it can significantly impact your overall time!
Roxzone: You spent 6:57 in transition, which is 1:27 longer than average. This indicates that your transitions could be smoother and faster—let’s sharpen those skills!

Segments to Improve:

Let’s dive deeper into the segments that need our attention. The primary target will be the Sandbag Lunges, but we'll also touch on the Roxzone and overall transitions.

Sandbag Lunges: You spent 04:02 on this segment, and we want to bring that down to 03:28. That’s a potential improvement of 34 seconds! Focus during training: 45%. Here’s how to tackle this:
- **Drills:** Implement a variety of lunging drills—forward, backward, and lateral lunges with a sandbag. Start with lighter weights to perfect your form, and gradually increase the load.
- **Technique:** Pay attention to your back leg and knee alignment. Ensure your front knee doesn’t go beyond your toes during the lunge, and keep your core engaged for stability.
- **Strength Training:** Incorporate strength training for your legs with exercises like Bulgarian Split Squats and Weighted Step-Ups to build the necessary strength.
- **Endurance Work:** Try incorporating longer sets of lunges in your workouts, aiming for sets of 30-50 reps to build endurance.
Roxzone Improvements: With a time of 6:57, let’s aim to cut that down. Focus during training: 30%. Here’s how:
- **Transition Drills:** Practice your transitions between exercises. Time yourself and try to beat your previous records.
- **Fitness Conditioning:** Work on overall fitness to maintain a higher heart rate during transitions. Circuit training can be very effective here.
- **Mental Preparation:** Visualization techniques can help you mentally rehearse your transitions, making them smoother during the actual race.
Running Strategy: Your pacing in the first segment was a bit on the slower side. Focus during training: 25%. To improve:
- **Pacing Drills:** Incorporate intervals in your running sessions to help regulate your speed. Try alternating between fast and moderate paces.
- **Long Runs:** Build your endurance with longer runs at a controlled pace to help develop stamina.
- **Tempo Runs:** These are great for improving your lactate threshold—aim for sustained efforts at a pace just below your race pace.

Race Strategies:

Now that we’ve identified areas for improvement, let’s talk about strategies to implement during your next race:

Mindset is Key: Start the race with the mindset of a predator, not prey. You want to take control from the get-go. Remember: “The only thing more contagious than a good attitude is a bad one.” So, stay positive and focused!
Pacing Strategy: Use the first running segment to gauge your effort; find your rhythm early, but don’t hold back too much. You can always adjust as the race progresses.
Transitions: Practice quick transitions in training, and mentally rehearse what you need to do next. A well-practiced transition can save you precious seconds.
Hydration and Nutrition: Stay hydrated but don’t overdo it. A little fuel during the race can help keep your energy levels high.

Conclusion:

Carson and Ivan, you’ve done well, but there’s always room for improvement. You’ve both shown that you have the potential to rise even higher in the ranks. Keep pushing! The next relevant races are AIA HYROX Singapore on November 29, HYROX Mumbai on September 7, and HYROX Seoul on November 8. Let’s set up specific goals for each of these events, ensuring you’re both in peak condition.

Remember, as David Goggins says, “You are not going to outwork me.” Carry that mindset into your training and races, and you’ll keep surpassing your limits. And hey, if at first you don’t succeed, it’s probably because you weren’t lunging hard enough! 😄 Keep grinding, and let’s get ready to smash those next races! 💪💥
